Abstract in brief
- The International Society of Sports Nutrition (ISSN) highlights that both resistance exercise and protein intake are essential for muscle protein synthesis (MPS), emphasizing that consuming protein around workout times enhances these effects.
- A daily protein intake of 1.4-2.0 g/kg body weight is generally recommended for muscle maintenance, while higher intakes (up to 3.1 g/kg) might be beneficial for preserving lean body mass during caloric deficits.
- For optimal MPS, athletes should aim for 0.25 g of high-quality protein per kg body weight (20-40 g), ensure adequate leucine content, and distribute protein intake evenly throughout the day, with flexibility in timing relative to workouts.

Worried about your kidneys? Unless you have CKD, don’t be. Intakes up to 2.8 g/kg have shown no harm in healthy individuals. This myth just won’t die.
Here’s leucine content per ~25 g protein: • Whey: ~2.7 g • Casein: ~2.2 • Egg: ~2.1 • Beef: ~2.1 • Soy isolate: ~2.0 • Pea: ~1.8 • Oats: ~1.1 (USDA; van Vliet 2015) If relying on plant sources, adjust the dose or combine smartly.
That “anabolic window”? Not a 30-minute emergency. If you ate protein 1–2 hours before training, you’re fine. If not, get it in soon after. Total daily intake is still the king.
Pre- vs post-workout protein? It doesn’t really matter. What matters: one solid feeding around your session. 2 hours before or after is fine. If you trained fasted, then yes — get protein in right after.
Don’t graze. Aim for 3–5 distinct protein-rich meals per day. Why? MPS has a refractory period (~3 hours). You want to spike it repeatedly — not sip protein constantly.
Leucine “threshold”: ~2–3 g (more in older adults) is needed to maximally stimulate muscle protein synthesis.
How much do you need per day? 1.6–2.2 g/kg/day covers nearly everyone training consistently. Aggressive cut? Low body fat? High volume? You might benefit from up to 2.4–2.7 g/kg fat-free mass.
Protein = amino acids. You don’t store them like carbs or fat. Muscle growth only happens when muscle protein synthesis (MPS) exceeds breakdown — again and again — over consistent feed–train–sleep cycles.

"But isn't too much protein a bad thing?" Not really. According to this study consuming much higher quantities of protein >3g/kg/d (1.36g/lb/d) may confer a benefit as it relates to body composition. https://t.co/WjOMYf6ZW3
